The main trigger for cooldowns is interacting with the game at different locations too quickly. Stay put for a while to avoid it!

Simple: Doing any action in the game, like catching a Pokemon or spinning a PokeStop, then moving too fast to a new location. Just don't teleport around!

From my experience, cooldowns happen when you jump locations too fast. I've had it hit when I caught a Pokemon and then tried to raid in a different city without waiting.
